The food you eat every day can make a difference in your health. Diet affects your risk of getting some cancers, heart disease or type 2 diabetes. Diet also affects the risk of low bone density and loss of muscle strength with aging.

But a healthy diet can include a huge range of foods. How do you choose?

Some of the best foods for health combine nutrients, such as vitamins, minerals, fats and protein. If those foods also have limited amounts of added sugar, fat or salt added to them, they are called nutrient-dense foods.

Foods that are a source of fiber, vitamins and minerals and that are high in plant chemicals called phytonutrients are a bonus. Eating nutrient-dense foods regularly, over time, is linked to a lower risk of some chronic diseases.

Here are 10 great foods to add or increase in your diet.

Nuts eaten whole are considered a protein, in the same category as seeds, meats and eggs. They may also be processed into an oil. But nuts have more than protein and fat going for them. They're filled with vitamins, minerals, fiber and antioxidants.

Almonds are a good example. They are tree nuts and can be used whole or ground into butter and everything in between. Almonds add crunch to snack time, salads and dishes that range from appetizers to desserts.

Almonds are a source of magnesium, calcium and folate. Just 1 ounce of almonds meets a large amount of the daily need for vitamin E. And most of the fat in almonds is in the form of monounsaturated fatty acids. This type of fat, when it replaces saturated fat, is linked to heart health.

Nuts are a strong addition to a healthy diet. But they can pack a big calorie punch. So watch portion size and make sure the nuts you choose fit into your daily calorie plan. Choose unsalted whole nuts or nut butter without added salt or sugar.

Most people could use more fruit in their daily diet, according to surveys. Apples are a handy and reliable way to check that box every day.

Different apple varieties can satisfy tastebuds that lean toward tart or sweet. And apples are a good source of fiber. Apple skins have fiber that doesn't break down in water, called insoluble fiber. The inside part of the apple has soluble fiber, which becomes a sort of gel as it travels through the intestines.

Soluble and insoluble fiber helps keep food moving in the digestive system and may lower the risk of getting some cancers. Soluble fiber also may lower the risk of cardiovascular disease.

Like other plant foods, apples have phytonutrients. These are things like vitamin C, and in apples, flavonoids, as well as many others. Together these chemicals seem to support the body's cells against damage from day-to-day living.

As both a vegetable and a source of protein, beans are a good addition to every meal. Each type of bean has its own profile of nutrients, but all beans are low-fat sources of protein and fiber. Beans also bring thiamin, magnesium, iron, zinc, folate, phosphorus and potassium to the diet.

With so many options, it's hard to find a meal where beans can't play a starring role.

But American diets are often low in average intake of beans, peas and lentils. To boost your intake, consider replacing higher fat proteins with beans. And if you're looking at canned beans, go for low sodium.

Blueberries

Another great fruit to add to the daily diet are blueberries. Alone, in yogurt, or added to salad, blueberries are packed with phytonutrients. One example are anthocyanins, which give blueberries their color and are linked to memory health, among other benefits.

Blueberries also have vitamin K. This vitamin supports the body’s cells, healthy blood flow and calcium processing. Vitamin K works together with manganese, which also is found in blueberries.

And blueberries are a low-calorie source of fiber and vitamin C. About 3/4 cup of fresh blueberries has 2.7 grams of fiber and 10.8 milligrams of vitamin C.

Fresh or frozen, blueberries can add color to your plate.

But a note of caution: When it comes to blueberry treats, such as muffins or bagels, the calories may cost you more than you gain, so read the nutrition information.

Broccoli is called a cruciferous vegetable. That means it is in the cabbage family and has phytonutrients linked to immune health and detoxification.

One example is a phytonutrient that contains sulfur, called glucosinolates. Another is lutein, a compound similar to vitamin A that is linked to eye health. And broccoli also is a source of vitamin A, which supports healthy vision.

Broccoli boosts the nutrition of meals with grains, beans or eggs. That's because broccoli's vitamin C helps the body absorb more iron from those foods than it would otherwise. Broccoli also is a source of calcium.

In the fridge, broccoli stays fresh longer than many other vegetables. Roasted, shredded in slaws, or added to vegetable soup, broccoli is a bold flavor that can be enjoyed raw or cooked.

Seafood in general, and salmon in particular, is a good choice for protein in the diet. If you can use salmon in place of a higher fat meat, that's even better.

Salmon is probably best known for its omega-3 fatty acids. Called EPA and DHA, these fats may support heart health, brain function and healthy joints.

Most Americans could add more seafood to their diets, and salmon is a good choice. Salmon can be used fresh or canned. If you buy canned salmon, get it packed in spring water instead of oil.

Salmon can be used in place of tuna in mixed dishes, such as a casserole. Or salmon can be the main protein, as in a salmon burger or taco. Salmon, along with sardines and trout, tend to be lower in mercury than other types of seafood.

Spinach is a leafy green vegetable sold as a bunch. Frozen or fresh, spinach can be part of many dishes, such as those that include eggs, stews or pasta. But fresh, it is a great addition to salads or can stand alone on the dinner plate.

Spinach has vitamins A and C, potassium, carotenoids and folate. Some of the carotenoids found in spinach are beta carotene, lutein and zeaxanthin. These phytonutrients support healthy vision, and proper functioning of the body's cells. Spinach also is a source of iron.

Add spinach to salads, use it in place of lettuce on a sandwich or gently steam it.

Sweet potatoes

Baked or mashed, sweet potatoes are a dish that brightens up any plate. Sweet potatoes have a deep orange-yellow color. That color tells you sweet potatoes are high in the antioxidants known as carotenoids. One of the most studied is beta carotene. It's a substance the body can use to make vitamin A, and it helps cells manage day-to-day wear and tear.

Sweet potatoes are a source of potassium and vitamin A. These veggies also are a source of some B vitamins. And like many vegetables, they are a good source of fiber and relatively low in calories. One-half of a large sweet potato has just 81 calories.

Keep sweet potatoes out of the fridge but in a cool area that is dry and has good airflow.

Vegetable juice

Tomatoes, cucumbers, spinach, beets and carrots are some examples of vegetables that may be juiced. The juice of vegetables often has most of the vitamins, minerals and phytonutrients found in the original vegetable, depending on processing.

The juice will not have the beneficial fiber found in those vegetables. You could add some pulp back to your juice, or just use juicing as a diet boost. If you're buying vegetable juice, look for 100% juice from whole vegetables. And check the amount of salt, which is called sodium on the Nutrition Facts label.

But the good news is that vegetable juice is often a low-calorie, low-sugar, convenient way to add nutrients to your diet.

Whole grains are foods like oats, popcorn and brown rice, where all the edible parts of the grain are still present.

These parts are the bran, the endosperm and the germ. Each part would help a new plant grow if the grain was planted. The germ is where a new plant would sprout from and it has vitamins, minerals, antioxidants and some fats.

Wheat germ is an excellent source of thiamin, and a good source of folate, magnesium, phosphorus and zinc.

Wheat germ can boost the overall nutritional value of a meal. For example, some people sprinkle wheat germ on fruit or in hot cereals such as oatmeal or cold breakfast cereal.

These are just a few of the many options that could make up a nutritious diet. Your best diet depends on your age, activity level, budget, body weight and cultural traditions.

The most important thing to remember is that every bite counts. Focus on eating nutrient-dense foods and avoiding added sugar, sodium and saturated fats to lower your risk of chronic illness over time.

Calories • Calories or “kilocalories” are simply a unit to measure energy in food that your body burns. • Sources of calories • Carbohydrates: 4 calories per gram • Protein: 4 calories per gram • Fat: 9 calories per gram

Burning Calories • Several factors play a role in the number of calories each person requires to maintain a healthy body weight. • Examples are age, sex, height, body build, and metabolism. • One of the most important factors is the persons daily activity level. • Active individuals need more calories than sedentary ones.

Energy Balance • Think of food as fuel.If you are eating more calories than you are using than the body will store the extra as fat. • Each pound of body fat • equals 3,500 calories.

Body Fat vs. Body Weight • Overweight:Weighting more than 10 percent over the standard weight for height. • Obesity:Excessive body fat, or adipose tissue. • Not all overweight individuals are unhealthy, excess muscle mass may be categorized as overweight. Body composition is a better indicator of fitness and health.

Health Risks of Obesity • Sedentary life style is a leading cause of overeating and weight gain. • Some serious health risks obesity poses are hypertension, diabetes, high blood cholesterol, and some cancers.

Health Risks of Obesity • Poor food habits contribute to obesity. • Excess body fat strains the body frame and taxes the heart and lungs. • Heredity may be a contributor to obesity but the exact relationship is not clear.

Health Risks of Being Under Weight • Underweight:10 percent or more below normal weight. • Less weight means less protective nutrients that the body is storing. • Undernutrition can lead to growth and development problems in young people who are still growing and a less effective immune system.

Determining a Healthy A Weight

Starting a Weight Control Plan • Target your weight • Set smart goals • Make a personal plan • Put your goal and plan in writing • Stick to your plan • Think positively • Evaluate your progress, but avoid weighing yourself every day • Recognize that plateaus are normal

Smart Weight-Loss Strategies • Eat more nutrient dense foods • Eat more fruit and vegetables • Eat more fiber • Whole grains, dried fruit, beans, oatmeal, popcorn… • Using alternative sources of protein • Cut down on fat, salt, and sugar • Fat and sugar substitutes, and spices instead of salt…

Smart Weight Gain Strategies • Increase calorie intake, especially complex carbohydrate foods like whole grain bread and pasta. • Eat more frequently • Eat nutrient rich snacks, but space them out, at least two to three hours before meals to avoid spooling your apatite.

Exercise • A healthy diet and regular exercise go hand-in-hand. SAFE weight loss can not be achieved from just one. • Exercise with friends and you will forget you are exercising. Just get up and move! • Regular exercise can burn calories, tones and builds muscle, relives stress, increases metabolism, and increases self-esteem.

Fad Diets • Your “Diet” is what ever you eat. • To loss weight and be healthy, you must follow life-long health eating habits. • If the “Diet” is not something you can see your self following for the rest of your life, it is a “Fad Diet” and will inevitably lead to a rebound back to old eating habits and weight gain. • Examples are “grapefruit diet” and “cabbage soup diet”.

Fad Diet • The bottom line is: if it seems “to-good-to-be-true”, it probably is.

Fad Diet • Something all fad diets have in common is the fact that they drastically limit the food options a person has which reduce the calories consumed, resulting in the weight loss. • So, when the person inevitably goes back to their “pre-diet” eating habits, they regain the weight (and then some)!

Weight Cycling • Repeatedly loosing and regaining weight. Also known as “yo-yo dieting”. • The body has learned to work more economically, using few calories so the excess will be stored as fat in the place of the lean muscle lost during the Fad Diet.

Risky Weight-Loss Strategies • High protein low carbohydrate: • The body is starved of its main source of energy (carbohydrate), and your brain of glucose, which it needs for normal functioning. • These diets are high in cholesterol and saturated fat, which are now established as major culprits in heart attacks and strokes. They are also void of fiber.

Risky Weight-Loss Strategies • Meal Replacements: One or all the meals are replaced with a shake or bar. • This greatly limits the food options a person has, resulting in boredom and depression.

Risky Weight-Loss Strategies • Diet Pills and Supplements:There are thousands of Diet pills on the market that claim to aid weight loss. All of them usually contain some or all of the following drugs: amphetamines like speed, ephedra a herbal version of speed, diuretics and laxatives • These ingredients cause a temporary increase in metabolism, and you go to the bathroom a lot more.

Risky Weight-Loss Strategies • Diet pills containing stimulants will speed up pulse rate, increase blood pressure, and increase heart rate. • Don’t be fooled by a diet pill claiming to be “All Natural”. Herbal diet pills, like Metabolife, containing stimulants, such as ephedrine, or ma huang, that pose the same serious health risks.

Eating Disorders • Anorexia Nervosa:The amount of calories consumed a day is very small (>1200). • Meals are very small • Malnutrition can lead to serious irreversible damage or death.

Eating Disorders • Bulimia Nervosa: Large amounts of food are consumed in a short period of time, followed by induced vomiting and/or laxative use. • This practice can lead to serious and even life-threatening problems, such as heart damage, kidney damage, and injury to all parts of the digestive system.

Research Identifies Characteristics of Cities That Would Support Young People’s Mental Health

Survey responses from global panel that included young people provide insights into what would make cities mental health-friendly for youth

As cities around the world continue to draw young people for work, education, and social opportunities, a new study identifies characteristics that would support young urban dwellers’ mental health. The findings, based on survey responses from a global panel that included adolescents and young adults, provide a set of priorities that city planners can adopt to build urban environments that are safe, equitable, and inclusive. 

To determine city characteristics that could bolster youth mental health, researchers administered an initial survey to a panel of more than 400, including young people and a multidisciplinary group of researchers, practitioners, and advocates. Through two subsequent surveys, participants prioritized six characteristics that would support young city dwellers’ mental health: opportunities to build life skills; age-friendly environments that accept young people’s feelings and values; free and safe public spaces where young people can connect; employment and job security; interventions that address the social determinants of health; and urban design with youth input and priorities in mind. 

The paper was published online February 21 in  Nature .

The study’s lead author is Pamela Collins, MD, MPH, chair of the Johns Hopkins Bloomberg School of Public Health’s Department of Mental Health. The study was conducted while Collins was on the faculty at the University of Washington. The paper was written by an international, interdisciplinary team, including citiesRISE, a global nonprofit that works to transform mental health policy and practice in cities, especially for young people.

Cities have long been a draw for young people. Research by UNICEF projects that cities will be home to 70 percent of the world’s children by 2050. Although urban environments influence a broad range of health outcomes, both positive and negative, their impacts manifest unequally. Mental disorders are the leading causes of disability among 10- to 24-year-olds globally. Exposure to urban inequality, violence, lack of green space, and fear of displacement disproportionately affects marginalized groups, increasing risk for poor mental health among urban youth.

“Right now, we are living with the largest population of adolescents in the world’s history, so this is an incredibly important group of people for global attention,” says Collins. “Investing in young people is an investment in their present well-being and future potential, and it’s an investment in the next generation—the children they will bear.” 

Data collection for the study began in April 2020 at the start of the COVID-19 pandemic. To capture its possible impacts, researchers added an open-ended survey question asking panelists how the pandemic influenced their perceptions of youth mental health in cities. The panelists reported that the pandemic either shed new light on the inequality and uneven distribution of resources experienced by marginalized communities in urban areas, or confirmed their preconceptions of how social vulnerability exacerbates health outcomes. 

For their study, the researchers recruited a panel of more than 400 individuals from 53 countries, including 327 young people ages 14 to 25, from a cross-section of fields, including education, advocacy, adolescent health, mental health and substance use, urban planning and development, data and technology, housing, and criminal justice. The researchers administered three sequential surveys to panelists beginning in April 2020 that asked panelists to identify elements of urban life that would support mental health for young people.

The top 37 characteristics were then grouped into six domains: intrapersonal, interpersonal, community, organizational, policy, and environment. Within these domains, panelists ranked characteristics based on immediacy of impact on youth mental health, ability to help youth thrive, and ease or feasibility of implementation. 

Taken together, the characteristics identified in the study provide a comprehensive set of priorities that policymakers and urban planners can use as a guide to improve young city dwellers' mental health. Among them: Youth-focused mental health and educational services could support young people’s emotional development and self-efficacy. Investment in spaces that facilitate social connection may help alleviate young people’s experiences of isolation and support their need for healthy, trusting relationships. Creating employment opportunities and job security could undo the economic losses that young people and their families experienced during the pandemic and help cities retain residents after a COVID-era exodus from urban centers.  

The findings suggest that creating a mental health-friendly city for young people requires investments across multiple interconnected sectors like transportation, housing, employment, health, and urban planning, with a central focus on social and economic equity. They also require urban planning policy approaches that commit to systemic and sustained collaboration, without magnifying existing privileges through initiatives like gentrification and developing green spaces at the expense of marginalized communities in need of affordable housing.

The authors say this framework underscores that responses by cities should include young people in the planning and design of interventions that directly impact their mental health and well-being. 

“ Making cities mental health friendly for adolescents and young adults ” was co-authored by an international, interdisciplinary team of 31 researchers led by the University of Washington Consortium for Global Mental Health, Urban@UW, the University of Melbourne, and citiesRISE. Author funding is listed in the Acknowledgements section of the paper.
